Couch to 5K: Start Your Running Journey With Your First 5K

Every runner has a first run. It's often a few minutes around the block, with plenty of walking in between. If you are thinking about trying Couch to 5K, you do not need to know how far running might take you. You just need a way to begin.


Your First 5K is the Sapphire Running Zone’s eight week programme for new runners. You can follow the free training plan at your own pace or join a supported group for podcasts, online sessions and encouragement as you work towards completing 5K.

How Our Eight Week Couch to 5K Plan Works


The free plan gives you three running sessions each week. It starts with manageable periods of running and walking, then gradually increases the time you spend running as you become more comfortable.


Each session gives you something specific to do, so you do not have to guess how long to run. There is room to slow down, take a walking break or repeat a week if you need to. Eight weeks gives the programme its structure, but your progress does not have to follow a strict timetable. Click the button below and then select the beginner 5K.






What You Need To Get Started


You do not need expensive equipment or previous running experience. Choose a comfortable pair of running shoes, find a route where you feel at ease and decide which three days are likely to work for you. Leaving a day between runs gives you time to rest before the next session.


Start slowly enough that the running periods feel manageable. Many beginners set off too quickly because they think running should feel fast. A gentle pace and regular walking breaks can help you settle into the routine and return for your next run.



Join Your First 5K With Support


You can complete the free plan on your own. If you would like other people alongside you, the supported 5K programme costs £29 and brings a group of beginners together for the eight weeks.


It includes eight weekly podcasts, a private WhatsApp group, weekly support and three live online sessions. You can ask questions, share your progress and hear from others who understand what it feels like to be starting out. The next supported group starts on Monday 2 November 2026.



What We’ll Cover Over The Eight Weeks


Across the eight weeks, we’ll cover the questions that come up as you begin running. We start with run and walk sessions, finding a comfortable pace and choosing shoes, then move on to recovery, motivation and what to do if you miss a run.


As your first 5K gets closer, we’ll look at running routes, the wider running community and how to approach the distance with confidence. The final week is about completing your 5K in whatever way works for you, without a target time.






What Counts As Your First 5K?


Your first 5K does not have to be a race. You could complete it on a route near home, at a local event or at a parkrun where one is available. You can take walking breaks, and there is no finishing time you need to achieve.


The distance is the goal, but the smaller moments matter too. Completing a session you were nervous about, running a little longer than you could last week or finding that you look forward to getting outside are all signs of progress.



Where Could Running Take You?


Your first 5K could become something you enjoy doing every week. You might discover a local running group, enter an event with a friend or decide to run for a charity that matters to you. If longer distances appeal to you later, you can explore those when you are ready.


You might also find that 5K is exactly the distance you love. There is no requirement to run further or faster. The point of starting your running journey is to discover what running can become in your life, on your terms.

Tim Rogers

Tim Rogers is the founder of The Sapphire Running Company and the creator of The Sapphire Running Zone. He has worked in the charity fundraising and mass participation events sector for more than 25 years, including 20 years working with the London Marathon, as well as working with major running events and charities in the UK and internationally. An experienced marathon runner, Tim has tackled 73 marathons and 200 half marathons around the world. He broke the world record for running an official marathon on all seven continents, completing the feat in just 99 days, and has also completed all of the World Marathon Majors within a single calendar year.

 

Tim is the author of three running books, including Be Your Best At Marathon Running, Teach Yourself How To Run A Marathon and Great Marathon Running. He has also raised more than £100,000 for charity through his own running challenges and continues to do so. Through The Sapphire Running Zone, Tim combines decades of professional fundraising and event experience with extensive practical running knowledge to provide independent, accessible information on running, training, events, equipment and charity fundraising for runners of all abilities.
