The aim is to start normally hydrated and develop an individual strategy during training rather than forcing yourself to drink a predetermined amount.

Water is a good choice, but lower fat milk, sugar free drinks, tea and coffee can also contribute to your daily fluid intake.
Urine colour can provide a simple indication of hydration. The NHS recommends aiming for urine that is a clear pale yellow colour, although factors including some foods, medicines and supplements can also affect its appearance.
How Much Should You Drink Before A Run?
Starting your run normally hydrated is more important than trying to consume a predetermined amount immediately before you leave. Drinking normally during the hours leading up to your run should mean that most everyday training sessions do not require a special hydration routine beforehand.
If you are thirsty before starting, have some additional fluid, but avoid forcing down a large quantity immediately before exercise. Drinking excessive amounts just before running can also leave you feeling uncomfortable once you start moving.
After your run, continue drinking according to your thirst and the conditions you have trained in. A short easy run in cool weather may require very little additional fluid, whereas a long run in warm conditions with substantial sweat loss is likely to require more.

Can Runners Drink Too Much Water?
Many runners worry about dehydration, but excessive fluid consumption during prolonged exercise can also be dangerous. Drinking more fluid than your body can adequately deal with can dilute the concentration of sodium in the blood and contribute to exercise associated hyponatraemia.
Symptoms can include headache, nausea, bloating and confusion, while severe cases can become life threatening. Although exercise associated hyponatraemia is relatively
uncommon, it has occurred during endurance events and is an important reason runners should not continually force themselves to drink simply because fluid is available.
Drinking according to thirst is a useful approach for many runners during endurance exercise and can reduce the risk of consuming excessive amounts. Electrolyte drinks can have a useful role during prolonged exercise, but consuming sodium does not make excessive fluid intake safe, so the amount you drink still matters.

Hydration On Race Day
Race day hydration should be based on what you have already practised during training. Aim to arrive at the start normally hydrated rather than attempting to compensate by consuming excessive amounts of fluid immediately before the race.
During the event, do not feel that you have to drink at every water station simply because it is there. Use the conditions, your thirst and the strategy you developed during training to decide when you need fluid.
For marathons and other endurance events lasting several hours, your nutrition strategy may include water, sports drinks, gels or other carbohydrate sources. Exactly what you need will depend on the event, conditions, your pace and what you have successfully practised during your longer training sessions.
Running In Hot Weather
Hot weather can substantially increase sweat losses, making hydration more important. Your body relies heavily on sweating to regulate temperature during exercise, and runners may need considerably more fluid in hot conditions than they would for the same session on a cool day.
Heat also places additional strain on the body independently of hydration. Symptoms of heat related illness can include weakness, dizziness, headache, nausea and confusion. Heatstroke is a medical emergency, and a runner showing serious symptoms should not attempt to simply push through them.
Your normal pace may also feel considerably harder in hot weather, so hydration should form part of a broader strategy that includes adjusting your expectations and training appropriately for the conditions.
Finding The Right Hydration Strategy
One way to learn more about your individual sweat losses is to compare your body weight before and after selected training sessions while also taking account of the fluid you consume during the run. Repeating this in different conditions can help you understand how temperature, duration and intensity affect how much you sweat.
This information can help you plan for longer runs and races, but the aim is not necessarily to replace every drop of sweat while you are exercising. Trying to prevent any reduction in body weight by continually consuming fluid can encourage over drinking.
Hydration is influenced by much more than distance alone. A steady ten kilometre run on a cool spring morning can require a very different approach from a long run or hard session during a summer heatwave. Learning from your own training is therefore more useful than blindly following a single fluid target designed for every runner.
